How Much Protein Do You Really Need to Build Muscle?

The daily protein target for muscle growth

For most people looking to build muscle, the evidence points to a daily intake of 1.6 to 2.2 grams of protein per kilogram of body weight. Someone weighing 80 kg should aim for roughly 128 to 176 grams of protein per day. Going far beyond this range offers little additional benefit for muscle growth.

  • Fat loss while training: aim for the higher end (around 2.2 g/kg) to preserve muscle.
  • General muscle gain: 1.6 to 2.0 g/kg is the sweet spot for most lifters.
  • Maintenance: 1.2 to 1.6 g/kg keeps existing muscle intact.

Why splitting protein across meals matters

Muscle protein synthesis is maximized when you spread intake across the day rather than eating it all at once. Aim for 3 to 4 protein-rich meals, each containing 30 to 50 grams of protein. This steady supply keeps your body in a muscle-building state for longer.

  • Chicken breast: about 31 g protein per 100 g cooked.
  • Lean beef: about 26 g protein per 100 g cooked.
  • White fish and tuna: 22 to 26 g protein per 100 g.
  • Eggs: about 6 g protein each.
  • Greek yogurt: 9 to 10 g protein per 100 g.
  • Lentils and chickpeas: 8 to 9 g protein per 100 g cooked.
